Gaining muscle isn’t just about lifting heavier or eating more. If you’re not seeing the gains you expect, it might be time to look at your hormones, nutrition strategy, and how well you’re actually recovering.

1. Check Hormones Before You Train Hard

Testosterone is one of the most important hormones for muscle growth. But it’s not the only one. Imbalances in growth hormone, SHBG, or IGF-1 can sabotage progress, especially in men over 30.

Start with two early morning testosterone tests, and don’t skip SHBG—this gives a clearer picture of your bioavailable testosterone. Obesity, poor sleep, and common medications like opioids can all lower your levels. Fix what’s reversible before jumping into testosterone therapy (TRT).

2. Fuel Your Body Right

To build muscle, you need the right fuel—not just calories. Focus on these numbers:

  • Protein: 1.6–2.2 grams per kg of body weight per day, split over 3–4 meals.
  • Carbs: Around workouts, they help power your sessions and refill muscle glycogen.
  • Fat: Supports hormone production and recovery. Don’t go too low.

Micronutrients matter too. Low vitamin D or zinc can reduce testosterone and stall growth. Creatine and omega-3s are also backed by evidence to support strength and repair.

3. Sleep and Recovery Are Non-Negotiable

Sleep is when your body rebuilds. Without 7–9 hours of quality sleep, your body won’t release enough growth hormone. That means poor repair, lower testosterone, and higher cortisol—none of which help muscle gains.

Build in deload weeks, active recovery, and don’t overtrain. Use tools like heart rate variability (HRV) or subjective fatigue to adjust your training load.

4. Reduce Inflammation to Grow More

Chronic inflammation—often from stress, poor sleep, or diet—can break down muscle and blunt recovery. Eat anti-inflammatory foods, prioritize omega-3s, and don’t rely on NSAIDs unless you really need them. Avoid high-dose antioxidant supplements around workouts—they can cancel out adaptation.

5. Don’t Ignore Pain or Hormonal Symptoms

Muscle strain, fatigue, or low libido aren’t just annoyances—they’re signs something might be off. Don’t push through. Get assessed. Medical issues like sleep apnea, hypogonadism, or low-grade inflammation could be holding you back.
